How to train for IRONMAN 70.3 Sunshine Coast

The organiser sells Mooloolaba as the flat and fast one, and it means it. A swim off the surf beach, a motorway it calls fast and smooth with few undulations, a two-lap run beside the ocean. Athletes hear that as permission. Flat means fast, fast means push, and the bike turns into a time trial with a half marathon bolted to the back of it.

The file argues with that reading in one place only. The road barely climbs, but two long flat stretches hold about two thirds of the bike leg between them, and a rider who treats them as a time trial arrives at the run with nothing left for the headland it crosses four times. A Trained athlete's day of 5:55:49 is set on those two stretches.

The swim is a single counter-clockwise ocean lap of 1.9 km. It starts at the eastern end of Mooloolaba Beach, the more sheltered end, and finishes about 120 m west of where it began, with a rolling start that lets you seed yourself by expected swim time. You come out onto the sand, climb a short set of stairs, and you are in a transition that overlooks the beach.

The bike leaves from Parkyn Parade opposite the Mooloolaba Boat Ramp and reaches the Sunshine Motorway by Mooloolaba Esplanade and Buderim Avenue. Off the motorway it follows the beachfront to Maroochydore and back, then returns to Buderim Avenue for a second lap before heading home to Mooloolaba.

The run goes east from transition along The Spit, laps Point Park, and turns north onto the Mooloolaba Boardwalk and the Esplanade. It crosses Alexandra Headland Hill, which the organiser admits will burn your legs, and carries on to Cotton Tree by Sixth Avenue and Alexandra Parade. Then you do it all again and finish on Beach Terrace.

The profile is quiet. 460 m of climbing over 91.4 km, and the highest point in the whole bike file sits 36 m up. The climbing that exists comes in seven short rises, none longer than 322 m, plus a steady ripple of small rolls inside the flat sections. The steepest rise is 166 m at 6.6 percent, past kilometre 82, with the run a few kilometres away. The run adds 110 m and the whole course reads 95.5 percent flat by distance.

A course this even pulls nothing away from the half-distance baseline. Because the bike fills 52 percent of a Trained athlete's day, the five largest demands in the cross-leg ranking all belong to it.

The differences between legs are small and they are worth reading. High-intensity capacity scores 51 on the bike against 42 on the run, and strength and force 45 against 37. That is the seven rises and the ripple between them, asking for short spells above steady power. The swim carries the highest technical score on the course at 67, which is what an ocean lap off a surf beach asks of your line and your start.

Now the bands. A Trained athlete finishes in 5:55:49. The bike takes 3:04:47 of that at 182 W, and the run 2:02:34 from an input of 5:06 /km threshold pace. The Competitive band comes home in 5:10:51 from 4.15 W/kg at 75 kg, about 21 minutes quicker on the bike and 18 on the run. Those minutes do not come from the rises. They come from a higher number held level for the whole ride, and from legs that can still run when the number stops.

The weather is mild. The organiser logged highs of 22 C in 2026 and 25 C in 2024, with the water at 20 C in both of the years it measured. The engine scores environmental resilience at 10 on every leg. The number worth noticing is the low of 9 C in 2025, on a race that starts in the sea.

A gap exists only where the course asks for more than the athlete can show, and gaps are ranked by how much of race day they fill. Where it is decided

On the motorway and the beachfront, where nothing seems to happen.

The engine puts 31 percent of the bike leg on one flat stretch of 29.5 km, and 37 percent on a second, 34.6 km long, that begins after halfway. That is two thirds of the ride on road with nothing to push against and nothing to slow you down. The organiser promises a speedy bike time here and the promise is honest, which is the trouble. Holding 182 W on that road feels like wasting it. Twenty watts more feels like good form and costs nothing you can measure until the run.

Then comes the part that collects. The seven rises are each over in a minute or two, and the engine's course session treats them for what they are: short, hard climbing efforts that each roll straight into several minutes of steady threshold riding, repeated through the set, so that you learn to crest and settle rather than crest and freewheel. The last and steepest of them sits past kilometre 82.

On the run the file climbs to its high ground four times, twice on each lap. The final pass is the steepest stretch of the leg, 231 m at 4.3 percent, and it begins with about 1.2 km to go. Whatever was overspent on the motorway is paid for there, a kilometre or so from Beach Terrace.

Getting it wrong

Seeding the rolling start on hope. You choose your own start zone by expected swim time, and a zone quicker than your swim puts you among faster swimmers who will tow you out harder than you meant to go. Then you climb the stairs into transition breathing like the race is nearly over.

Riding the first long flat to the organiser's promise. The motorway is smooth, the field is fresh, and the first 29.5 km stretch arrives while everyone still feels invincible. Set the power there and hold the same number out to Maroochydore and back. The second flat is longer, and it comes when the choices made on the first one start to show.

Racing the Esplanade on lap one. The organiser promises spectators all the way to the finish, and Alexandra Headland Hill is short enough to attack. It comes back three more times. Take it at the effort you can repeat on the fourth crossing, not the first.
