How to train for IRONMAN 70.3 Omaha
Omaha is new. The race made its debut in 2026, so nobody arrives with years of local lore, and most people read the organiser's summary and prepare for hills. The hills are real. They are also split in two, with 20 km of flat road between them, and that flat road is where most riders set up their own trouble.
A Trained athlete finishes in 5:56:43 here. More than half of it is the bike, and the bike rewards the rider who treats every part of it the same way, hills and flats alike.

You start in Lake Cunningham, a 390-acre reservoir that is closed to swimmers for the rest of the year. The swim is a single loop of 1.9 km, in and out near the boat ramp, with spectators walking the trail that circles the lake. The organiser publishes no water temperature for any year.
From transition at the lake the bike heads into Douglas County farmland, 90.1 km and 708 m of climbing. The organiser describes challenging climbs and fast descents, and the file agrees. The first 25 km carry ten rises of 3 percent or steeper. Then the road levels out for almost 20 km. From kilometre 44 the rolling starts again with thirteen more rises, the steepest of them 379 m at 7.4 percent near kilometre 74. The last 15 km drop gently and then flatten into the City of Omaha, finishing near the Missouri River.
The run is the organiser's showpiece. 2 laps on paved trails along the Missouri River, over the Bob Kerrey Pedestrian Bridge into Council Bluffs, past Tom Hanafan River's Edge Park and back across to finish near downtown. You cross a state line four times. The file measures 93 m of gain, and apart from a few short ramps of about 4 percent the engine reads it as flat.

What this course asks of each leg
Twelve training dimensions scored for each leg against its own course, the way the Event Analyzer scores a member's race.
Aerobic endurance first, muscular endurance a close second, and on the bike above all. The demand model scores those two at 85 and 82 for the bike leg, with threshold capacity at 70 and threshold durability at 68. The bike fills 52 percent of a Trained athlete's day, so the seven largest demands in the cross-leg ranking all belong to it.
Two scores set Omaha apart from a flat race. High-intensity capacity reads 58 on the bike against 42 on the run, because 23 short ramps each invite a hard half minute. Environmental resilience reads 60 on every leg. The organiser logged a high of 32 C at the first edition in 2026, with 26 C and 28 C in its table for the two years before, and the demand model has taken that seriously.
The bike turns into a clear session when the engine compiles it: a dozen efforts of about 45 seconds in Zone 5, each followed by roughly four minutes of easy spinning. That is the rhythm of the two hilly sections, compressed into a little over an hour.
Look at the bands next to it. A Trained athlete swims 38:04, rides 3:07:01 at 182 W and runs 2:01:38. Of that ride, around 37 minutes are spent climbing. The Competitive band finishes in 5:11:42 from 4.15 W/kg at 75 kg and 4:20 /km threshold pace, about 22 minutes quicker on the bike and 18 quicker on the run. The difference is a higher steady number over three hours, not a harder attack on any single ramp.

Where it is decided
On the flat middle of the bike, between kilometre 25 and kilometre 44.
This stretch is the largest single block of time on the course, 20 percent of the bike leg. It arrives right after ten climbs, when your legs have warmed up and your average speed looks disappointing. Flat road feels like the place to fix that. Riders drop their heads, push well past 182 W, and watch the speed come back.
The bill arrives at kilometre 44. Thirteen more climbs are waiting, including the 7.4 percent ramp near kilometre 74, and every one of them is steeper when you reach it already fatigued. The steepest climb takes only 1.4 percent of the bike leg. It still decides a lot of runs, because by then the riders who spent the flat have nothing left for it.
The run exposes whatever the bike left behind. Its longest flat stretch covers about 30 percent of the leg, and a runner holding the Trained band's 2:01:38 needs even pacing along the river more than anything else. A run in 32 C with a second crossing of the bridge still to come is no place to discover you rode the middle too hard.
Getting it wrong
The classic error is riding the first hills like a warm-up and the flat like a time trial, and it is covered above. There are two others.
One is training for a hilly race. Strength and force score only 48 on the bike and 36 on the run, well behind aerobic endurance. Omaha's climbs are short, most under 400 m, and they reward riders who can climb at steady power and recover on the next descent. Long seated efforts across rolling terrain prepare you better than steep repeats do.
The other is the heat. The first edition reached 32 C. The run is two laps with a bridge crossing out and back on each, and the second lap is where heat that was ignored on the first comes due. Council Bluffs is a long way from the finish when you are walking.
